A standing calf raise and a seated calf raise both work the calves — and in the Zyra Workouts catalog that is the entire distinction it draws: three calf rows, all isolation, all machine, all 60 s rest, all credited to the same 10-set weekly landmark. The difference that matters is anatomical: the knee angle decides how much of the calf's larger, two-joint muscle can help.

What the knee angle changes
The calf is two muscles that share a tendon. The gastrocnemius — the visible one — starts above the knee, so it crosses both the knee and the ankle. The soleus starts below the knee and crosses only the ankle. When the knee is bent, the gastrocnemius is already shortened at its top end and cannot pull as effectively on the heel; the soleus does not care, because it never crossed the knee. So:
- Standing (knee straight): both muscles contribute fully.
- Seated (knee bent about 90°): the gastrocnemius is slackened and the soleus takes the lead.
- Leg-press calf raise (knee straight on the sled): mechanically a standing raise lying down, with the sled's load instead of a shoulder pad.
This is anatomy, not a measurement from our data, and the app does not model it — all three rows credit the same "calves" bar. It is still the reason people keep both versions in a week.
Setup and execution
Standing. Shoulders under the pads, balls of the feet on the edge of the block, knees straight but not locked hard. Lower the heels as far as the ankles allow, pause, rise as high as you can, pause again. The pauses stop the tendon from doing the rep for you. Log the stack weight.
Seated. Knee pad snug on the lower thighs, balls of the feet on the block, knees at roughly 90°. Same full descent and full rise with a pause at each end. Log the plate or pin weight.
Leg-press calf raise. Sled at full knee extension, balls of the feet on the bottom edge of the plate, hands on the handles. Let the sled push the toes back toward you, then press it away with the ankles only — the knees stay straight. Log the sled load.
Range is the whole exercise here: a half-height rep at 120 kg and a full rep at 80 kg are not the same set, so keep the range fixed and let the load follow.
Rep and RIR targets by goal
Isolation exercises, isolation table:
| Goal | Reps | RIR | Rep ceiling | Sets (beginner / intermediate / advanced) |
|---|---|---|---|---|
| Strength | 6–8 | 2 | 9 | 2 / 3 / 3 |
| Hypertrophy | 10–15 | 1 | 14 | 2 / 3 / 3 |
| General | 8–12 | 2 | 12 | 2 / 3 / 3 |
The rep ceiling is the number the app compares your last set against: the midpoint of the rep range plus the RIR target (round((min + max) / 2) + RIR). RIR is reps in reserve — how many more reps you could have done. These targets are the app's defaults, not a law; a program you build yourself can set anything. The generator does not special-case calves: the 10–15 @RIR 1 row is the same one the leg curl or lateral raise gets.
How progression steps on this exercise
Machines step 2 kg in the app. On the hypertrophy target (ceiling 14): 60 kg × 15 → 62 kg × 10; 60 kg × 12 → hold; 60 kg × 9 → 58 kg × 10. Calf machines usually move in 5 kg pins or 10 kg plates, so treat the recommendation as up, hold or down and log the load you actually used. Each row has an estimated 1RM page and a load chart. This is arithmetic, not a trial result.
Alternatives
Only three catalog rows are filed under calves, so each raise's swap list is simply the other two, ranked by name after the tied scores: for the standing raise, the leg-press calf raise then the seated calf raise; for the seated raise, the leg-press calf raise then the standing raise. If your gym has none of the machines, a standing raise on a step holding a dumbbell is the same movement — log it as a custom exercise with calves as the primary so the week still counts it.
The short version
Three identical rows in the app: calves, isolation, 60 s, 2 kg steps, 10–15 @RIR 1 for hypertrophy. Straight knee lets the gastrocnemius work; bent knee hands the job to the soleus. Full range, pause at both ends, and keep the range fixed so the load means something. Educational overview only — training guidance, not medical advice.
