The bench press works the chest first, with the triceps and the front of the shoulders sharing the load — that is how the Zyra Workouts catalog files it, and it is how every set you log gets counted. This guide covers the setup cues, the rep and RIR targets the program generator assigns, how the progression engine steps the bar up, and which alternatives the app ranks first when a bench is taken.

The catalog row for the barbell bench press reads: equipment barbell, category compound, primary chest, secondary triceps and shoulders, default rest 180 s. The weekly-volume counter uses exactly that row: a set of bench adds 1 to chest and 0.5 to each secondary muscle. Three working sets of bench therefore contribute 3 sets to chest and 1.5 each to triceps and shoulders in the weekly sets calculator.
Why those three? Mechanically, pressing a bar off the chest is horizontal shoulder flexion (the chest and front shoulder pull the upper arms toward the midline) plus elbow extension (the triceps straighten the arm). That is a description of the movement, not an electromyography measurement, and the catalog does not rank the secondaries against each other.
Setup and execution
Mechanical cues only — where things go and where they move.
- Lie so your eyes are roughly under the bar. Feet flat, planted where they stay for the whole set.
- Grip evenly, using the rings on the bar to check symmetry. A wider grip shortens the bar path and leans on the chest; a narrower grip lengthens it and leans on the triceps (see the close-grip bench press).
- Pull your shoulder blades together and down before you unrack, and keep them there. The upper back is the base you press from.
- Unrack to a locked-out position over the shoulders, lower under control to the lower chest, and press back to the same point. The bar path is a shallow curve, not a straight vertical line.
- Rack only after the last rep is locked out.
Log the bar weight including the bar itself — a 20 kg bar with a 20 kg plate per side is 60 kg, and the plate calculator will lay that out per side.
Rep and RIR targets by goal
These are the compound-lift defaults from the program generator (targets.ts), with the set counts it assigns by experience level.

RIR is reps in reserve — how many more reps were left when the set stopped. @RIR 2 means the set ended two reps short of failure. The rep ceiling is the engine's "expected max": the midpoint of the range plus the RIR target, round((repMin + repMax) / 2) + rir. Beat the ceiling and the load steps up next time. Default rest between sets is 180 s, the longest in the catalog — a heavy bilateral press earns the full timer.
How progression steps on this exercise
The bench press is a barbell lift, so its step is two of the smallest plate in your gym profile. With the default plate set (20/15/10/5/2.5/1.25 kg) that is 2 × 1.25 = 2.5 kg. The engine looks at your last completed working sets (warm-ups excluded) and applies one rule:

In plain terms: the bar only moves when your reps say so. If you cannot build a recommended load from the plates you own, the wand turns red and asks you to pick a nearby weight — the recommendation is arithmetic, not a judgement. Alternatives
When the app ranks substitutes it keeps the primary muscle (chest) and scores each candidate: +4 if you can load it in your gym, +2 for the same category (compound), +1 for the same equipment (barbell), ties broken by name. With the default gym the top four come out as:

Everything in the list is chest-primary, so a swap keeps your weekly chest count intact. What changes is the step size (2 kg per hand on dumbbells, no load step at all on the dip) and the default rest.
The short version
Chest first, triceps and shoulders second — one set counts 1 / 0.5 / 0.5. Train it at 3–5, 6–10 or 8–12 reps @RIR 2 depending on the goal, rest 180 s, and let the 2.5 kg step fire when your reps beat the ceiling.
